TDEE (Total Daily Energy Expenditure) = BMR × activity factor. This is the number that actually matters.

Be Honest About Activity

Most people overestimate their activity level. If you sit at a desk all day and go to the gym 3x/week for 45 minutes, you're lightly active, not moderately active. That 3x/week gym session adds maybe 200-300 calories/day on average — not enough to bump you up a full tier.

Setting Your Calorie Target by Goal

For Fat Loss

Subtract 300-500 calories from your TDEE. This creates a moderate deficit that leads to ~0.5-1 lb of fat loss per week — the sweet spot for losing fat while preserving muscle.

Never go below 1,200 calories (women) or 1,500 calories (men) without medical supervision.

For Muscle Gain

Add 200-400 calories above TDEE. This "lean bulk" approach builds muscle with minimal fat gain. You need a surplus because building tissue requires energy.

For Maintenance

Eat at your TDEE. If you're happy with your weight and body composition, this is your number. Track for 2 weeks and adjust ±100 based on the scale.
