Your Basal Metabolic Rate (BMR) is the calories your body burns at complete rest — just to keep your heart beating, lungs breathing, and organs functioning. BMR accounts for 60-70% of your daily calorie burn.
The most accurate formula is Mifflin-St Jeor:
TDEE (Total Daily Energy Expenditure) = BMR × activity factor. This is the number that actually matters.

Subtract 300-500 calories from your TDEE. This creates a moderate deficit that leads to ~0.5-1 lb of fat loss per week — the sweet spot for losing fat while preserving muscle.
Never go below 1,200 calories (women) or 1,500 calories (men) without medical supervision.
Add 200-400 calories above TDEE. This "lean bulk" approach builds muscle with minimal fat gain. You need a surplus because building tissue requires energy.
