"Count your macros" has become fitness-world gospel — and for good reason. While calorie counting tells you how much to eat, macro counting tells you what to eat. Two people eating 2,000 calories can have wildly different body compositions depending on whether those calories come from protein, carbs, and fat.
Macronutrients ("macros") are the three nutrients your body needs in large quantities:
| Macro | Calories per gram | Primary Role |
|---|---|---|
| Protein | 4 cal/g | Builds and repairs muscle, tissue, enzymes, hormones |
| Carbohydrates | 4 cal/g | Primary energy source, especially for brain and muscles |
| Fat | 9 cal/g | Hormone production, nutrient absorption, long-term energy |
Alcohol is technically a fourth macro (7 cal/g) but is usually tracked separately.
Before you can split calories into macros, you need to know your total daily energy expenditure (TDEE). Use our calorie calculator or follow this shortcut:
Protein is the most important macro for body composition. It builds muscle, preserves muscle during weight loss, and has the highest thermic effect (your body burns more calories digesting protein than carbs or fat).
The evidence-based recommendation:
Example: A 75 kg person looking to build muscle would target 120-165g protein/day.
Fat is essential for hormone production (especially testosterone), nutrient absorption (vitamins A, D, E, K), and brain health. Going too low on fat is a common mistake that tanks energy and mood.
Recommendation: 0.8–1.2g per kg of body weight, or roughly 25-35% of total calories.
Example: 75 kg person 60-90g fat/day.
After protein and fat are set, the remaining calories go to carbohydrates. Carbs fuel high-intensity exercise, replenish glycogen, and support recovery.
Formula:
Remaining calories = TDEE − (protein grams × 4) − (fat grams × 9)
Carb grams = remaining calories ÷ 4
A 75 kg person, moderately active, targeting 2,200 calories/day for a slight deficit:
The biggest predictor of success isn't the perfect macro ratio — it's consistency. Tracking 5 days per week imperfectly beats tracking 1 day perfectly. Use an app like MyFitnessPal, Cronometer, or MacroFactor.
If you only track one macro, track protein. Most people under-eat protein dramatically. Aim for 25-35g per meal.
Low-carb diets work for some people, but carbs are not the enemy. If you exercise regularly, carbs improve performance and recovery. The quality of your carbs matters more than the quantity — prioritize whole grains, fruits, vegetables, and legumes.
Your macros aren't set in stone. If you're not losing weight after 2-3 weeks, reduce calories by 100-200 (usually from carbs). If you're losing weight too fast, add 100-200 calories. Recalculate every 5-10 lbs of weight change.
| Goal | Protein | Carbs | Fat |
|---|---|---|---|
| Maintenance | 25-30% | 40-50% | 25-30% |
| Fat Loss | 35-40% | 30-40% | 20-25% |
| Muscle Gain | 25-30% | 45-55% | 20-25% |
| Keto | 20-25% | 5-10% | 65-75% |
